What Does Your Body Need for Fuel?

When we talk about fuelling the body, most of us immediately think about food. We think about calories, carbohydrates, protein, vitamins or whichever nutrient happens to be receiving the most attention at that moment. Yet food is only one part of what keeps us alive. Our bodies also need water, and they need a continuous exchange with the air around us. Food provides energy and building materials. Water carries substances around the body and creates the conditions in which our cells can function. Oxygen allows us to release much of the usable energy stored in food. We can go without food for quite some time and without water for several days, but without oxygen, we survive only minutes.

Perhaps the word fuel is partly responsible for the confusion. It makes the body sound like a car: fill the tank with the correct substance and it should run. But our bodies are not machines with one tank and one predictable fuel requirement. They are living systems, constantly rebuilding themselves and adjusting to what we ask of them. What we need changes when we exercise, recover from an illness, grow older, become pregnant, sleep badly, spend time in the heat or go through a stressful period. Even on an ordinary day, the body is doing far more than burning calories. It is repairing tissue, producing hormones and immune cells, maintaining its temperature, sending electrical signals and moving nutrients, oxygen and waste products from one place to another.


Food

Food gives us the energy to move, think, maintain our body temperature and keep all those invisible processes running. Carbohydrates and fats are important sources of that energy. Protein can provide energy too, but it is also used to build and repair muscles, enzymes, hormones and other tissues. Vitamins and minerals do not contain calories, yet without them many of the reactions through which we produce and use energy cannot work properly. Fibre supports the bowels and feeds parts of the gut microbiome. Food, then, is not simply something we burn. It is also part of what we are built from.


This is why calories alone tell us so little about the quality of a meal. Two meals can provide a similar amount of energy while offering completely different amounts of protein, fibre, vitamins, minerals and fullness. It is also why feeling tired does not automatically mean we need more calories. We may need food, but we may equally need water, sleep or recovery. Persistent tiredness can also be related to illness or deficiencies, such as iron deficiency, and should not always be interpreted as the body asking for another snack.

I often eat a large salad for lunch. Calling it a salad probably gives the wrong impression, because it is not a small bowl of lettuce intended to make a meal appear healthy. It may contain rocket, tomatoes, cucumber, bell peppers and avocado, but also lentils, edamame, chickpeas or beans, tofu, seitan or chicken, walnuts, hummus, seeds, pomegranate and berries. The vegetables bring colour, fibre and a variety of nutrients; the legumes and tofu provide protein and energy; the nuts and seeds add fats and texture. It is a meal, not a decorative collection of leaves. A salad like this easily keeps me full until dinner, without leaving me wanting snacks in between.


That is also how a healthy-meal framework is best used. We do not need to divide every plate into mathematically perfect sections, and many of the meals people actually eat—soups, stews, curries, pasta dishes—would refuse to cooperate anyway. But we can look for a few basic elements. Is there a meaningful source of protein? Are there vegetables or fruit? Does the meal contain enough energy for what we will be doing afterwards? Is there some fibre and a source of healthy fats? Not every element must be visible as a separate pile on the plate. A lentil curry already combines several of them.


Across cultures and dietary preferences, the same broad foundations tend to return: a varied diet with plenty of vegetables, fruit, legumes, whole grains, nuts and seeds, alongside other foods that fit a person’s needs and choices. The World Health Organization recommends that adults consume at least 400 grams of fruit and vegetables and 25 grams of naturally occurring fibre per day. We do not need to weigh every carrot, but these numbers do offer some perspective. A few slices of cucumber beside an otherwise highly refined diet do not provide the variety our bodies need.


Water

Water is involved in almost everything happening inside us. It forms much of our blood, helps transport nutrients and waste products, supports digestion and allows us to regulate our temperature. We lose it through urine, our skin, our breath and our bowel movements, even on days when we do not visibly sweat. In hot weather, during exercise, with fever, vomiting or diarrhoea, those losses increase.

European reference values consider a total daily water intake of around two litres for adult women and two and a half litres for adult men adequate under moderate conditions. These are general reference values rather than individual prescriptions. Personal requirements depend on factors including body size and composition, physical activity, temperature, diet, health and fluid losses. In clinical settings, approximately 25–30 ml per kilogram of body weight is sometimes used as a rough estimate, although this formula is not appropriate for everyone. Someone walking outside on a hot day will need more than someone sitting indoors in a cool room. Some medical conditions require fluid intake to be limited. Drinking excessive amounts of water is not healthier and can, in extreme situations, be dangerous.


Most of the time, we can keep it simpler. We can drink regularly, notice our thirst and respond when fluid losses increase. Water is the most useful default drink, although unsweetened tea, soup and water-rich foods also contribute to hydration. We may also begin to recognise our own patterns: an afternoon headache after a long meeting without drinking, a dry mouth after a warm night, or a sudden sense of exhaustion after exercise that food alone does not resolve. None of these symptoms is specific to dehydration, but each may be a reason to consider whether we have consumed enough fluid.

Air feels different from food and water because we do not have to choose to consume it. Breathing continues while we are working, sleeping or thinking about something else. And yet oxygen is essential to our energy supply. Our lungs bring it into the body, our blood carries it to the tissues, and our cells use it to release energy from the food we have eaten. Carbon dioxide produced during this process is carried back to the lungs and exhaled.


Our breathing continually adapts to what we are doing. It becomes faster during exercise, changes when we speak or become startled, and generally slows during sleep and relaxation. Yet breathing can also develop habitual patterns. Under the influence of persistent stress, some people unconsciously begin to breathe slightly faster or more deeply than their body requires at rest. Taking large or rapid breaths does not provide extra energy and may cause us to exhale too much carbon dioxide. This can lead to light-headedness, tingling or even a sense of breathlessness. Healthy breathing is therefore not about taking in as much air as possible, but about breathing in a way that matches what the body needs at that moment.


The air itself matters too. We breathe whatever is present in our environment: oxygen, but also fine particles, smoke, traffic pollution, allergens and chemicals released indoors. Breathing through the nose provides a first line of defence. Nasal hairs, mucus and mucociliary clearance trap some inhaled material before it travels deeper into the respiratory tract, although very small particles and gases can still pass through. Nose breathing therefore offers partial protection; it does not make polluted air safe.


Air pollution affects more than the lungs and is associated with cardiovascular as well as respiratory disease. We cannot solve the quality of the air through personal habits alone, but we can pay attention to tobacco smoke, ventilation, cooking fumes, dampness and mould.


What your body needs can vary

The foundations are shared, but the amounts are not. A physically active person generally needs more energy than someone who is sedentary. Protein needs may become more important when we are training, recovering or ageing. Fluid needs rise in warm weather and with exercise. Pregnancy, breastfeeding, menstruation, illness, medication, digestive problems and restricted diets can all affect what the body requires.


Our appetites do not always explain this clearly. Sleep loss, stress, medication and habit can change hunger. Some people forget to eat when they are busy; others reach for food whenever their energy or concentration drops. Sometimes we interpret thirst as hunger. Sometimes we eat because we need a pause rather than because the body lacks nutrients. That does not mean bodily signals are useless, only that understanding them takes more than following the first impulse.


We can begin with something very ordinary: the next time we feel ourselves running low, we can pause before automatically reaching for the usual solution. What have we actually given the body today? Was there a real meal, or mostly something quick? Have we had water? Have we been sitting for hours in a warm, poorly ventilated room? Did we sleep enough to expect ourselves to feel energetic? The answer will not always be obvious, and it will not always be something we can fix immediately. But asking a better question gives us more to work with than simply assuming the body needs more coffee or more willpower.


Our need for fuel is not complicated in principle. We need food that provides sufficient energy and a range of nutrients. We need water to replace what we continually lose. We need breathable air and the ability to transport oxygen through the body. The details deserve their own articles, because nutrition, hydration and breathing each contain far more than can sensibly fit here. For now, it is enough to begin noticing all three.
